DETAILS:
WOD will be run at all KHour sessions this Saturday, March 4
Some of our Firebreathers will be performing the WOD at CFSBK – Best of luck to Liz, Jared,  and EJ
**Everyone will be a competitor and a judge at some point**
WHAT YOU NEED TO KNOW FOR EACH ROLE

As a Judge:
  • The same barbell must be used for the entire workout and they may not receive assistance when changing the loads.
  • Using additional pre-loaded barbells is not permitted.

MOVEMENT STANDARDS:
  • This workout begins from the standing position with the barbell loaded to the starting weight. In the Snatch, the barbell goes directly from the ground to overhead in one motion without stopping at the shoulders. This can be a muscle snatch, a power snatch, a squat snatch or a split snatch. A clean and jerk is not permitted.
  • The barbell begins on the ground. Touch and go is permitted. No bouncing.
  • If in a division that begins with an empty barbell, each repetition must begin with the barbell below the knees.
  • The barbell must come to full lockout overhead with the hips, knees and arms fully extended, and the bar directly over the heels.
SCORING
  • Each judge will be given an index card. Please write the competitor’s name on one side. On the back, please tally the total reps and CIRCLE THE FINAL NUMBER. Please write legibly!!
  • After the WOD – there will be a designated area to place your cards. These card will be picked up by me/Brooke to log onto the excel sheet.
  • If you registered for our internal competition you will have until MONDAY at 8pm to submit your scores. You do so by e-mailing myself and Brooke.
If you do not complete the WOD at the gym on Saturday, you should e-mail Brooke (brookebregman@gmail.com) and I (mizsmylez@gmail.com) with your score.

As a Competitor:

Dead Hang Pull-Up Progression

Every women training in the sport of CrossFit should be able to claim 15 dead hang pull-ups and for men the number is 25.

Here is a simple 3x a week progression I made up a while back to get many CrossFit athletes of mine a TrUcK  LoAd of dead hang pull-ups.  If you want to be competitive in this great new sport you must get yourself to the numbers listed above a soon as possible.

1- Test your max when your fresh ( how many can you do in 1 set running through a FULL range of motion?)

2- Set up a timer and for the first minute perform half the amount of reps from your max set.

3- For minute 2 add 1 rep to your number and perform the set

4- For minute 3 add 2 reps to your number and perform the set

5- Keep adding 1 rep to the set every minute on the minute and ladder up until you get caught by the clock and fail

6- Immediately go back to the amount you did for your first set and begin working your way back up the ladder as far as possible.

7- Perform 3 waves of this ladder as far up as possible.

* You do not have to complete each set unbroken although you ARE going to try your best to make that happen.  You just have to make sure the number of reps is completed within the minute

*Keep record each day of your total work.  Not only the highest rep you got to, but the TOTAL number of reps from all sets and the TOTAL amount of time you spent working.

By dedicating 3 days a week of this progression to your program you will see a dramatic increase in not only your pull-up numbers but your over all strength capacity.  Make it Happen!!
